is it just as simple as like:
heavy day: pr work and low reps
volume day: 8-12 rep sets
variety: ring water out of a turkish towel, bend nails, etc.
Bingo! I will try and find the program in my bookmarks but that is it. I still would make sure that you are doing extensor work, either with bands or a bucket of rice. I think that has helped me the most.
