I'm no expert in the field by any means, but my story is very similar to yours. You could try the 50 day workout plan in Ross Enamait's book Infinite Intensity or Never Gym-less. These are crossfit-like workouts that are much more thought out. Ross backs his work with sound research and I have had killer gains from the Infinite Intensity plan with no more injuries. I think that Cathletics carries his work as well as Rosstraining.com. That's just my two cents, but I promise that you won't be disappointed with the results. Guy Bertrand
